Free checklist
A better morning in five minutes.
The 5-Minute Morning Reset is a free one-page checklist: five small steps for the mornings when everything else goes wrong. No 5am alarm, no gear, no willpower speech.
Built from the research in our guides on morning light, caffeine timing and building habits.
What’s inside
Five small steps on one page.
- Five steps that fit into five minutes. Let the light in, drink a glass of water, move for two minutes, breathe slowly for one, and write down today’s one priority.
- A plain how-to line for each step. What to actually do on a real, rushed morning, with no jargon and nothing to look up.
- All on a single page. Print it for the fridge or screenshot it for your phone.
- Nothing to buy. No app, no gear and no early alarm. A window, a glass and a pen will do.
Why it works
Every step has a reason behind it.
We kept the parts of a morning routine with the clearest evidence and dropped the rest. Each point links to the guide where we explain the research, and its limits.
Light comes first
Morning light is the strongest signal your body clock gets. Outdoor light, even on an overcast day, is typically many times brighter than ordinary indoor lighting, so step one is the curtains or the door.
Morning sunlight: what the science saysNo 90-minute coffee rule
The popular advice to wait 90 minutes before coffee has little direct evidence behind it, and a 2024 review found its rationale weak. The Reset starts with water and leaves your coffee alone. The timing that matters more is your last cup.
When to drink coffee after wakingSmall enough to keep
Habits take weeks to become automatic. In one well-known study the median was 66 days, and missing a single day didn’t derail people. Five minutes is short enough to survive rushed, groggy mornings.
How to build a morning routine that sticks
Who it’s for
Made for real weekdays.
It’s for you if
- Your mornings are rushed, and anything longer than ten minutes won’t survive a weekday.
- You’ve started ambitious routines before and dropped them by week two.
- You have kids, a commute or a shift pattern, and want something that still works on bad days.
- You want to know why each step is there, not just be told to do it.
It’s not for you if
- You want a 5am, two-hour routine. This is the opposite.
- You’re after supplements, biohacks or cold-plunge protocols.
- You’re exhausted most mornings despite enough sleep, or you snore loudly. A checklist can’t fix that; a doctor can help.
What you’ll get by email

Something small to try the next morning, explained in a few paragraphs.
- One piece of science
What the research says about it, in plain English, with a link to the source.
- One tool
A product, app or trick worth knowing about. If we earn a commission on it, we say so.

Questions
Frequently asked questions
Is the checklist really free?
Yes. Enter your email address and we send it straight away. There is nothing to buy and no trial to cancel.
What exactly will I get?
A one-page checklist of five steps, sent to your inbox as soon as you sign up. After that, the Monday Morning email once a week: one habit, one piece of science and one tool.
How often will you email me?
Once a week, on Mondays. No daily emails. Every email has a one-click unsubscribe link, and you can leave whenever you like.
Do I need any equipment or apps?
No. A window or a door, a glass of water and something to write on are enough.
What if I only have two minutes?
Do the first two steps: let the light in and drink a glass of water. A short version you keep doing beats a longer one you abandon.
Will you share or sell my email address?
No. We use it to send the checklist and the newsletter, through our email provider, beehiiv. We never sell or rent it. Our privacy policy has the details. Read the privacy policy.
Is this medical advice?
No. The checklist is general guidance for healthy adults. If you are exhausted most mornings despite enough sleep, snore loudly, or have felt low for weeks, talk to a doctor.
